Nutrition for Specific Training Goals
Effective training is only part of the performance equation—what an athlete eats before, during, and after different types of sessions plays a pivotal role in maximising adaptation, maintaining consistency, and reducing risk of underperformance or illness. Nutrition should not be static. It must be periodised alongside training, with specific strategies tailored to the physiological demands of each session type.
High-Intensity Intervals (VO₂ Max, Threshold, Sprint Work)
These sessions place a significant demand on the anaerobic and aerobic systems, drawing heavily on muscle glycogen. To sustain performance and protect training quality, athletes should ensure adequate carbohydrate availability before training.
Pre-session: A carbohydrate-rich meal 2–3 hours prior (e.g. oats, rice, bread, fruit) and an optional snack or sports drink 30–60 minutes before.
During training sessions exceeding 60 minutes, carbohydrate intake (e.g., 30–60g/hour) may help maintain intensity and delay fatigue.
Post-session: Carbohydrate-protein recovery (3:1 ratio) to replenish glycogen and promote muscle repair.
Athletes consistently underfueling high-intensity sessions may experience reduced power output, slower recovery, mood disruption, and a higher risk of illness or hormonal imbalance.
Strength & Hypertrophy Training
Although resistance training does not deplete glycogen as extensively as endurance sessions, nutrition still plays a critical role in stimulating muscle protein synthesis, facilitating recovery, and supporting lean mass development.
Pre-session: Balanced meal 2–3 hours before, including protein (20–30g) and a moderate amount of carbohydrate.
During training, hydration is key; intra-workout carbs are generally not required unless the session exceeds 90 minutes or involves highly metabolic exercises (e.g., supersets, CrossFit-style training).
Post-session: Protein intake (20–40g of high-quality protein such as whey, eggs, or meat) is essential, ideally paired with carbohydrate to support recovery and adaptation.
Regular protein feedings throughout the day (every 3–4 hours) have been shown to enhance muscle repair and hypertrophy compared to large, infrequent doses.
Endurance-Based Sessions (Zone 2, Long Rides/Runs)
These sessions are designed to build aerobic efficiency and utilise fat as a fuel source. The approach to nutrition here can vary based on the training goal.
Pre-session: A mixed meal 2–3 hours prior with moderate carbohydrates and fats. In some cases, low glycogen availability (“train low”) may be used strategically to enhance metabolic adaptations—but this approach must be planned carefully and not overused.
During training sessions exceeding 90 minutes, carbohydrate intake (30–60g/hour) is recommended to maintain training quality. For sessions <90 minutes, water and electrolytes may suffice.
Post-session: Balanced recovery meal within 1–2 hours, including both carbohydrates and protein. If the session was completed in a low-carb state, refuelling becomes more critical to restore glycogen.
Using “fuel for the work required” principles helps ensure that not every session is approached with the same nutrition strategy. Some sessions demand high energy availability, while others benefit from metabolic stress to stimulate adaptation.
Mixed Modality or Competition Simulations
Race simulations, brick sessions, and intense group rides demand a hybrid fueling approach that mirrors competition conditions. These are key opportunities to:

Nutrition around these sessions should be nearly identical to that of actual competition: a full pre-load meal, carb intake during, a caffeine trial (if applicable), and a structured recovery afterwards.
Nutrition that aligns with the session's intent supports greater training quality, targeted adaptation, and long-term consistency. The most successful athletes don’t eat the same way every day—they eat with purpose.
