Fueling Fundamentals: The Basics of Performance Nutrition

Understanding how to fuel your body is one of the most important aspects of performing well in training and racing. Nutrition isn’t just about general health—it’s a key driver of adaptation, recovery, and consistent progression. At its core, performance nutrition is about timing, quality, and quantity. Each macronutrient plays a role, and knowing when and how to use them is what separates elite fueling from guesswork.

Carbohydrates are the body’s primary energy source during moderate to high-intensity exercise. They fuel the central nervous system, preserve muscle function, and help delay fatigue. Low carbohydrate availability is one of the fastest ways to compromise performance and increase the risk of overtraining. For sessions longer than 60 minutes or those of higher intensity, ensuring adequate carbohydrate availability before and during training is essential.

Protein is critical for recovery, muscle repair, and adaptation to strength and endurance work. While protein doesn’t significantly contribute to fuel during training, it plays a leading role in how the body responds to that training afterwards. Athletes should aim to distribute protein evenly throughout the day and ensure a high-quality source is consumed post-session to maximise muscle protein synthesis.

Fats support long-term energy needs, especially during lower-intensity activities, and are essential for maintaining hormonal health and facilitating nutrient absorption. While not a primary fuel source during intense efforts, they contribute to sustained aerobic sessions and recovery between rides or workouts.

Hydration is often overlooked but plays a vital role in temperature regulation, cardiovascular function, and even mental focus. Even a slight drop in hydration status can impair performance, especially in hot conditions. Electrolyte replacement becomes particularly important during long or hot sessions.

Finally, it’s not just what you eat—it’s when you eat. Fueling well before training ensures energy availability, while refuelling after helps drive recovery and adaptation. Think of training as a stimulus, and nutrition as the support system that turns that stimulus into progress.

Athletes who consistently fuel well train better, recover faster, and reduce their risk of illness or injury. Get this foundation right, and everything else builds on top of it.
