Meal Timing & Composition: Fueling with Intention

In high-performance sport, when you eat can be just as important as what you eat. The timing and composition of meals around training have a direct impact on energy availability, recovery, and adaptation. Planning your nutrition around sessions isn’t about perfection—it’s about being intentional to support performance and progression.

Before Training

The goal of a pre-training meal is to top up glycogen stores, stabilise blood sugar, and provide digestible energy. Ideally, eat a balanced meal 2–3 hours before training, consisting primarily of easily digestible carbohydrates, a moderate amount of lean protein, and minimal fat or fibre, which can slow digestion. A smaller snack, 30–60 minutes prior, may be added if needed—consider a banana, sports drink, or rice cake with jam.

During Training

For sessions under 60 minutes, hydration and possibly electrolyte replacement are sufficient. However, for longer or more intense training, carbohydrate intake during exercise becomes key to maintaining output and preserving muscle glycogen. Aim for 30–60g of carbohydrate per hour in the form of sports drinks, gels, or chews. For ultra-endurance, up to 90g/hour may be appropriate if the gut has been trained to tolerate it.

After Training

Recovery nutrition is where the body shifts into repair and adaptation mode. A combination of carbohydrates and protein is essential: carbohydrates replenish glycogen stores, and protein provides amino acids to repair and rebuild muscle tissue. Aim for a 3:1 or 4:1 ratio of carbs to protein within 30–60 minutes post-exercise. This doesn’t need to be a shake—it could be chocolate milk, a turkey sandwich, or rice with chicken and vegetables.

Throughout the Day

Outside of training, athletes should focus on evenly distributing meals and snacks every 3–4 hours. Each meal should include a source of high-quality protein, complex carbohydrates, and healthy fats to support hormonal function, immune health, and stable energy levels. Avoid large gaps between meals to prevent energy dips and to maintain metabolic readiness for training.

Nutrition should match your training load. On higher-volume or double-session days, energy intake must increase. On lighter days, portions may reduce—but skipping meals or cutting carbs altogether is rarely beneficial, especially for endurance athletes.
